How many stalled sessions actually counts as a plateau

"I've been stuck for ages" almost always means three sessions. Sometimes two. People call a plateau long before one has happened, panic, change everything, and lose the only thing that would have told them what was actually wrong.

The opposite failure is just as common. Someone grinds the same weight for four months because they've been told plateaus take a long time to confirm.

So it's worth having an actual number. Here's the one WhyRep uses, where it comes from, and what it deliberately refuses to tell you.

The short version

A plateau is called after a run of consecutive sessions with no progress on the same muscle region. How long that run has to be depends on two things: your experience level, and whether the muscle is a big one or a small one.

What counts as a stalled session

The count isn't "sessions that felt bad". It's sessions that produced no progress verdict, and progress has a definition.

Each working set is scored in effective reps, which is reps plus reps in reserve. A set of 8 at 2 RIR is 10 effective reps. Your first working set today is compared against your first working set in the previous comparable session of that exercise, at the same weight. Higher is progress, equal is flat, lower is a regression.

A miss is any comparable session on that muscle region that came back flat or regression. Both count the same. Flat isn't a neutral result here, it's a session where the muscle didn't move forward.

That's the whole reason the count exists. One flat session means nothing. Five in a row mean something specific.

Sessions that don't count at all

Some sessions produce no verdict, and a session with no verdict isn't a miss. It gets skipped, and the run continues across it rather than resetting. That happens when you changed the exercise, since barbell to dumbbell or one machine to another breaks the comparison chain. It happens when you changed the programmed rep range, because moving from 8 to 12 down to 4 to 6 makes old baselines meaningless. It happens when you increased the weight without earning it, in which case there's no verdict until two sessions exist at the new weight. And it happens the first time you do an exercise, which is a baseline and nothing more.

Time off doesn't count against you

If the muscle region went untrained for 8 or more days, a worse comeback session is still called a regression, but it's attributed to the layoff and never counts toward a plateau. Sickness, holidays and life get excluded from the diagnosis rather than averaged into it.

The boundary is deliberate. Exactly 7 days is normal training, not a layoff, so a strict once-a-week cadence is fully eligible. Eight days is where the clock trips.


Which muscles count as small

Six of them get the doubled window: biceps, triceps, side delts, calves, brachioradialis and forearm flexors. Everything else is big, which means upper and lower chest, lats, upper back, erectors, quads, hamstrings, glutes, adductors, abs, front and rear delts, upper and lower traps, and neck.

The split comes down to pace. Isolation lifts earn a load increase roughly every 2 to 4 weeks in the coaching literature, about half the rate of the big compound movements. Run the compound count on a biceps curl and you'd call a plateau on training that's progressing perfectly well, just slowly.

The line is drawn by muscle, not by how the muscle feels to train, and that has a consequence you'll notice. Rear delts sit in the big list, so an intermediate lifter gets 3 sessions of patience on rear delts, the same as a squat, even though most people would file rear delts with the small stuff. That's the current signed rule and it's flagged for review. Better you know it now than get surprised by it later.

What resets the count

A single progress verdict. The run has to be consecutive, so an intermediate lifter with two flat chest sessions followed by one progress session is back to zero, not one away from a plateau.

This is why the numbers look smaller than people expect. They're not counting bad weeks across a training block. They're counting an unbroken run, and three sessions in a row with no forward movement on a big muscle group is already unusual when the programme is working.


Finding your experience level

Your tier isn't self-reported and it isn't years in the gym. It comes from what you lift relative to your bodyweight on the reference lifts you've logged. WhyRep estimates a one-rep max from those working sets, so you never have to test a true max to be classified.

If you've got several reference lifts logged, your tier is the median of the tiers those lifts put you in. Not the highest, and not the average.

One thing worth knowing before you compare these against a chart you've seen elsewhere: the men's table is deliberately stricter than published strength standards. The sources reviewed while building it were StrengthLevel, Legion, Jeff Nippard's "How Strong Should You Be" and TrainCalc, and it departs from all of them on purpose. The logic is simple. A stricter tier means a shorter window, a shorter window means the plateau gets called sooner, and something gets done about it sooner. The women's table follows the published conventions.

Stalling never promotes you, either. Your tier rises by crossing a strength standard, or by running the full plateau process, applying the fixes, and still being stuck. It never rises just because you stopped progressing. If it did, every plateau would quietly reclassify you into a longer window and the plateau would never fire at all.

What this page tells you is whether you've plateaued. It doesn't tell you why, and that's a deliberate split rather than an omission. Detecting a plateau is a counting problem, and counting problems have exact answers. Diagnosing the cause is a different problem that runs afterwards, and it leans on things this page never touches: your weekly set volume per muscle, your sleep, whether you're in a caloric deficit, how hard your sets are genuinely being taken.

WhyRep has a documented decision tree for that part, and being honest about where the line currently sits, it's signed but not yet in the app. The weekly volume side of it needs a muscle contribution table that's still being authored, so it can't run on real data yet. When it ships it'll be documented the same way this is.


Common questions

How many bad sessions in a row is a plateau?

It depends on your experience level and the muscle. An intermediate lifter needs 3 consecutive sessions with no progress on a big muscle group, or 6 on a small one. A beginner needs 2 and 4. Advanced is 5 and 10, elite is 7 and 14.

Does one bad session mean I have plateaued?

No, and nowhere near it. The shortest window in the whole system is 2 consecutive sessions, for a beginner on a big muscle group. A single progress verdict resets the run to zero, so one bad session surrounded by good ones counts for nothing.

Does a week off count against me?

Exactly 7 days doesn't. That's treated as a normal weekly cadence, so a once-a-week lift is fully eligible. At 8 days or more, a worse session coming back is still called a regression, but it's attributed to the layoff and never counts toward a plateau.

Why do biceps get more patience than a squat?

Smaller muscles earn load increases roughly half as often as big compound movements, so calling a plateau at the same count would fire on normal training. Six muscle groups get the doubled window: biceps, triceps, side delts, calves, brachioradialis and forearm flexors. Everything else uses the standard count.

Does stalling make me an advanced lifter with a longer window?

No. Stalling never moves you up a tier. Your tier only rises by crossing a strength standard or by running the full plateau process without getting unstuck. Otherwise every plateau would reclassify you into a longer window and never actually fire.
